How to use the 5K Training Plan Generator
- Pick a plan type: Couch to 5K if you are new to running, Run the whole 5K if you can jog a few minutes, or Time goal to get faster.
- Set your race date and how many sessions per week you can manage.
- Add details: how long you can run nonstop, or your goal and current 5K times.
- Read the plan: each day shows the session and exactly what to do; hover or tap for details.
- Download the calendar (.ics) or print the plan, and tick the sessions off as you go.
The three 5K plan types
- Couch to 5K (run/walk) moves through twelve steps, from 8 × 1 minute of jogging with 90-second walks up to 30 minutes of continuous running. Each week repeats one step three times, with a 5-minute brisk walk before and after. The number of weeks you have decides how quickly you climb the steps.
- Run the whole 5K starts from the time you can already run nonstop and grows your easy runs toward about 30 minutes and your weekly longer run to about 40 minutes, plus a fartlek session with short brisk pick-ups.
- Time goal has three key sessions a week: intervals (400 m repeats early, then 800 m and 1 km repeats at goal pace), a tempo run that grows from 12 to 25 minutes, and a longer easy run of 35 to 55 minutes. Every fourth week is lighter so your body can adapt.
All plans finish with a lighter race week. Rest days are spread between sessions, because fitness improves during recovery, not only during the run.
5K pace chart
| 5K time | Pace per km | Pace per mile | 400 m split | 1 km split |
|---|---|---|---|---|
| 20:00 | 4:00 | 6:26 | 1:36 | 4:00 |
| 22:30 | 4:30 | 7:14 | 1:48 | 4:30 |
| 25:00 | 5:00 | 8:03 | 2:00 | 5:00 |
| 27:30 | 5:30 | 8:51 | 2:12 | 5:30 |
| 30:00 | 6:00 | 9:39 | 2:24 | 6:00 |
| 35:00 | 7:00 | 11:16 | 2:48 | 7:00 |
| 40:00 | 8:00 | 12:52 | 3:12 | 8:00 |
Pace per mile = pace per km × 1.609. A 5K is 5,000 meters or about 3.11 miles.
Tips for your first (or fastest) 5K
- Go slower than you think. Beginners who struggle are almost always running too fast. A pace at which you can talk is perfect.
- Get comfortable shoes that fit well, and break them in before race day.
- Warm up with a brisk walk or easy jog for 5 to 10 minutes before every session and before the race.
- Listen to your body. Normal muscle tiredness is fine; sharp or worsening pain is a reason to rest and get advice.
- Race-day pacing: run the first kilometer at or slightly slower than goal pace, settle in, and save your push for the last 1 km.
Frequently asked questions
How long does it take to train for a 5K?
A complete beginner usually needs 8 to 10 weeks of three run/walk sessions per week to run a 5K without stopping. Someone who can already jog for 10 to 15 minutes may need 4 to 6 weeks to finish comfortably, and runners chasing a time typically follow 6 to 12 week plans.
What is Couch to 5K?
Couch to 5K is the common name for beginner programs that alternate short jogs with walking breaks and gradually lengthen the running until you can run about 30 minutes continuously. This generator builds its own run/walk progression from 1-minute jogs to 30 minutes nonstop, spread across the weeks you have.
How many days a week should I run for a 5K?
Three days a week with rest days in between is ideal for beginners. Runners with some experience can use four or five days, adding easy runs rather than more hard sessions.
How do I pace a 5K goal time?
Divide your goal by 5 to get the pace per kilometer, or by 3.107 for the pace per mile. For a 27:30 goal that is 5:30 per km or about 8:51 per mile. Intervals are run near that pace, tempo runs about 7% slower and easy runs 22 to 38% slower.
What if I miss a session or a week feels too hard?
Simply repeat the previous week before moving on. Progress happens over weeks, not single workouts, and it is better to arrive at the start line healthy than to force the schedule.
Is it okay to walk during a 5K race?
Yes. Many first-time participants walk part of the course, and planned walk breaks are a smart strategy. Start slowly, walk when you need to, and enjoy the finish.
How do I import the plan into my calendar?
Press Download calendar (.ics) and open the file: on iPhone or Mac it opens in Calendar, in Google Calendar use Settings, Import & export, and in Outlook use File, Open & Export, Import. Each session becomes an all-day event with instructions.
