HIIT Workout Generator
Choose how long you have, what equipment is around and how hard you want to go. You get a complete HIIT session with warm-up, work and rest rounds and a cool-down, and a built-in interval timer that beeps and calls out each exercise so you never have to look at the screen.

Warm up first, keep good form over speed, and stop if you feel pain, dizziness or unusual shortness of breath. Check with a doctor before starting high-intensity exercise if you are new to exercise, pregnant, or have a heart, joint or other health condition.
How to use the HIIT Workout Generator
- Pick your total time, intensity and focus. Leave the format on Auto to match the work/rest ratio to your level.
- Tick the equipment you have and No jumping if you need a quiet, low-impact session. A new workout appears instantly.
- Review the plan and press Swap next to any exercise you don't want, or Generate workout for a fresh set.
- Press Start workout. The timer runs the warm-up, every work and rest interval and the cool-down, beeping on the last 3 seconds and announcing the next move.
- Pause, skip or go back any time (Space bar pauses), and copy or print the workout to use again.
HIIT formats at a glance
| Format | Work : rest | Best for | How it feels |
|---|---|---|---|
| 20 s / 40 s | 1 : 2 | Beginners, returning after a break | Hard but with plenty of time to recover |
| 30 s / 30 s | 1 : 1 | Most people, general fitness | Steady challenge, breathing stays high |
| 40 s / 20 s | 2 : 1 | Experienced exercisers | Short recoveries, heart rate stays up |
| 45 s / 15 s | 3 : 1 | Conditioning, muscular endurance | Close to continuous circuit training |
| Tabata 20 s / 10 s × 8 | 2 : 1 | Short, very intense blocks | 4 minutes of near-maximal effort per block |
How to pace your intervals
A simple way to gauge effort is the rate of perceived exertion (RPE) on a 1–10 scale. During work intervals aim for about 7–9 out of 10: you can't hold a conversation, but you can keep good form to the end. Rest intervals should bring you back down toward 3–4. If form breaks down, slow the tempo or choose the easier variation rather than pushing through.
- Beginner: controlled pace, low-impact moves, full rests. Stop a round early if needed.
- Intermediate: steady fast pace, add jumps if your joints are happy.
- Advanced: explosive moves, loaded exercises and short rests; keep the warm-up.
Tips for better HIIT sessions
- Don't skip the warm-up: a few minutes of easy movement raises your heart rate gradually and prepares the joints.
- Choose a dumbbell or kettlebell weight you can move fast with good form for the whole work interval.
- For neighbors or a downstairs apartment, tick No jumping: every move keeps at least one foot on the floor.
- Keep water nearby and use the round rests to drink.
- Write down how many reps you get in each interval to track progress from week to week.
Frequently asked questions
What is HIIT?
High-intensity interval training alternates short bursts of hard effort with periods of rest or easy movement. A typical session repeats intervals such as 30 seconds of work and 30 seconds of rest for 10 to 30 minutes, with a warm-up before and a cool-down after.
Which work/rest ratio should I choose?
Beginners usually do well with 20 seconds of work and 40 seconds of rest (1:2), intermediate exercisers with 30/30 (1:1) and advanced exercisers with 40/20 or 45/15 (2:1 or 3:1). Auto picks 20/40, 30/30 or 40/20 based on the intensity you select.
What is a Tabata workout?
Tabata is a protocol named after Dr. Izumi Tabata's 1996 study: 20 seconds of very hard effort followed by 10 seconds of rest, repeated 8 times for 4 minutes. In the Tabata format this generator builds 4-minute blocks that alternate two exercises, with 1 minute of rest between blocks.
How does the generator fit the workout to my time?
It reserves 2 to 4 minutes for the warm-up and 2 to 3 for the cool-down, then chooses the number of exercises per circuit (4 to 6) and rounds that fill the remaining time most closely. Longer workouts alternate two different circuits so they don't get repetitive. The exact total is shown above the plan.
How often should I do HIIT?
Many people do 2 to 3 HIIT sessions per week with at least a day between them, combined with easier cardio and strength training. Hard intervals need recovery, so more is not always better.
Do the voice cues work on my phone?
Voice cues use your browser's built-in speech synthesis, which is available in current Chrome, Edge, Safari and Firefox. Keep the screen on and the page in front; the beeps also work without voice. If your phone is on silent, the sound may be muted.
